Overview

Total daily energy expenditure (TDEE) is an estimate of the energy your body uses in a typical day. It includes the energy required for basic body functions, movement and exercise, digestion, and routine activities such as walking, standing, and household tasks. Your estimated TDEE is often used as a starting point for deciding how many calories to eat for weight maintenance, weight loss, or weight gain.

TDEE is not a fixed measurement. It changes with body weight, activity, muscle mass, sleep, illness, routine, and other factors. A calculator cannot capture every variable, so its result is best treated as a useful starting estimate rather than a prescription.

For weight loss, a calorie deficit means eating fewer calories than you use over time. A moderate deficit is generally easier to sustain than an aggressive one. Many adults begin by reducing estimated maintenance calories by about 10% to 20%, then adjust based on several weeks of consistent tracking. How to estimate your TDEE

The calculation has two main steps: estimate BMR, then multiply BMR by an activity factor.

Step 1: Calculate BMR

BMR, or basal metabolic rate, is an estimate of the calories your body would use at rest. One commonly used formula is the Mifflin–St Jeor equation:

  • For men: BMR = (10 × weight in kilograms) + (6.25 × height in centimeters) − (5 × age) + 5
  • For women: BMR = (10 × weight in kilograms) + (6.25 × height in centimeters) − (5 × age) − 161

These equations use sex categories because the original formulas account for average differences in body composition. They are population-based estimates and may not reflect every individual. If a calculator asks for a sex category that does not fit you, use the option that best matches the calculator’s instructions and interpret the result cautiously.

Step 2: Apply an activity factor

Multiply your BMR by an activity factor that reflects your usual routine, not an unusually active day:

  • 1.2: little structured exercise and mostly seated activity
  • 1.375: light exercise or active movement on some days
  • 1.55: moderate exercise or an active routine several days per week
  • 1.725: hard training or a physically demanding routine most days
  • 1.9: very high training volume or highly physical work

The result is your estimated TDEE: BMR × activity factor = maintenance calories. If you are unsure which factor applies, choose the lower reasonable category. It is easier to increase calories later than to assume a high activity level and overestimate your needs.

Using the estimate for a calorie deficit

To create a starter weight-loss target, subtract a modest amount from estimated TDEE. For example, a TDEE of 2,400 calories could lead to a starting target near 2,000 to 2,150 calories, depending on the person’s preferences and circumstances. Do not treat the lowest possible number as automatically better. A target that leaves you persistently hungry, fatigued, distracted by food, or unable to train is unlikely to be sustainable.

Inputs and assumptions

A reliable estimate begins with accurate inputs. Weigh yourself under similar conditions, convert pounds to kilograms if needed, and measure height in centimeters. To convert, divide pounds by 2.205 and multiply inches by 2.54. Use your current age and describe your normal activity honestly.

Exercise is only one part of daily expenditure. Someone who trains three times per week but sits for most of the day may need a different activity factor from someone who performs the same workouts and also walks, stands, or works physically throughout the day. Avoid adding exercise calories on top of a TDEE estimate if your selected activity factor already includes that exercise.

Water retention, sodium intake, menstrual-cycle changes, bowel contents, and changes in glycogen can move scale weight even when body fat has not changed. For that reason, one weigh-in cannot confirm whether a calorie target is working. Use repeated measurements and look for a trend.

Example 1: Estimated maintenance calories

Suppose a 35-year-old woman weighs 70 kilograms, is 165 centimeters tall, and has a mostly sedentary routine.

  1. BMR = (10 × 70) + (6.25 × 165) − (5 × 35) − 161
  2. BMR ≈ 1,405 calories per day
  3. Estimated TDEE = 1,405 × 1.2
  4. Estimated maintenance ≈ 1,686 calories per day

This is a starting estimate, not a guarantee. A modest deficit might be created by starting around 1,350 to 1,500 calories, provided that range is appropriate for the person’s health and eating history. A qualified professional should guide anyone who needs a more individualized plan.

Optional macro calculation

After choosing a calorie target, you can estimate macros. Protein and carbohydrate provide 4 calories per gram, while fat provides 9 calories per gram. Set protein first, choose a practical fat range, and use the remaining calories for carbohydrates. For example, 140 grams of protein provides 560 calories, and 70 grams of fat provides 630 calories. On a 2,000-calorie target, the remaining 810 calories could provide about 203 grams of carbohydrate. These numbers are planning tools, not requirements to hit perfectly each day.

When to recalculate

Recalculate your TDEE when your body weight changes meaningfully, your training schedule shifts, your daily movement changes, or you begin a different work or school routine. Revisit it after several weeks of consistent eating if your weight trend is not moving in the direction you intended.

Use this simple weekly tracking template:

  • Record body weight under similar conditions three to seven times per week.
  • Calculate the weekly average rather than reacting to one reading.
  • Track average daily calories, steps or general activity, hunger, energy, and training performance.
  • Review the trend after two to four weeks of reasonably consistent data.
  • If progress is slower than intended, make a small adjustment to calories or activity; if it is faster and you feel poorly, increase intake and reassess.

Start with your calculated maintenance estimate, select a moderate target, and give the plan enough time to produce useful information.
